For a regular daytime schedule, light around your usual morning wake time can help shift sleep timing earlier. Pair a repeatable wake time with daytime light and a quieter, dimmer evening. The same advice may not fit a night worker or a traveler whose body clock is still on another time zone.

Light gives the body clock a time cue

NIGMS explains that light and darkness help coordinate the body's daily rhythms. Signals from the eyes reach a timing system in the brain that influences sleepiness and hormone release. This is the daily circadian system, not the shorter sequence of sleep stages during a night.

Why “morning” needs context

In NIOSH's light-timing guidance, bright morning light tends to move timing earlier for people who normally sleep at night; evening light tends to move it later. Light near the transition between the biological night and morning can have a different effect. Your usual sleep/wake pattern matters more than treating a particular wall-clock hour as correct for everyone.

If an alarm suddenly moves several hours earlier, that does not prove your internal clock moved with it. A plan for waking at 5 AM still needs enough sleep opportunity and a feasible evening routine. Daylight is not compensation for cutting the night short.

A practical starting routine

  • Choose a wake time you can repeat while allowing enough sleep.
  • Include time outdoors during the day when practical, such as a morning walk or an outdoor break.
  • Reduce unnecessary bright light during the wind-down before bed.
  • Consider the whole day and evening rather than chasing an exact exposure streak.

These steps apply NHLBI's general sleep-habit guidance. They are a routine to try, not a dose of light therapy. Keep the adult sleep-duration guidance beside the schedule you are planning.

There is no universal number of minutes

A peer-reviewed light-exposure consensus considers light across the day, evening and night. Amount, spectrum, duration and previous exposure all matter; people also vary in sensitivity. Its recommendations mainly concern healthy adults with regular daytime schedules. They do not establish one outdoor exposure duration that guarantees a particular bedtime for every reader.

When ordinary morning advice does not fit

After an overnight shift, morning may be the beginning of your intended sleep period. During travel, local morning may occur at a different biological time. Read the separate guides to sleep around shift work and jet-lag timing before applying a daytime routine to those situations.
